What Is Marichyasana III?

Marichyasana III, often called Marichi’s Pose, is a seated spinal twist that combines a forward bend with a deep rotation. The posture is named after the sage Marichi, a revered figure in Hindu mythology. It challenges the spine, hips, and shoulders while promoting a calm, meditative focus.

Key Benefits

Practicing Marichyasana III regularly can:

  • Increase spinal flexibility and improve posture.
  • Stimulate digestion and detoxification through abdominal compression.
  • Open the shoulders and chest, counteracting slouching.
  • Strengthen the core and deepen concentration.

Step‑by‑Step Alignment

1. Start in a seated position

Sit on the mat with both legs extended. Keep the spine tall and engage the core.

2. Bend the right knee

Bring the right foot to the inside of the left thigh, placing the heel near the hip. The right knee should point upward.

3. Position the left leg

Flex the left foot, keeping the left leg straight. If flexibility is limited, bend the left knee and keep the foot flat.

4. Reach the left arm around

Wrap the left arm around the outside of the right thigh, hugging the knee. The elbow should be close to the torso.

5. Twist and bind

Inhale to lengthen the spine, then exhale and twist to the right, bringing the right hand to the left shoulder blade or behind the back. Keep the shoulders stacked and the gaze over the right shoulder.

6. Hold and breathe

Maintain the pose for 5‑10 breaths, then release gently. Repeat on the opposite side.

Even experienced yogis can slip into habits that reduce the pose’s effectiveness:

  • Rounding the back – this limits the twist and can strain the lower spine.
  • Collapsing the chest – keep the ribs open and the heart forward.
  • Over‑twisting the neck – keep the neck neutral; gaze should follow the twist without forcing.
  • Placing the foot too far from the hip – this creates unnecessary compression in the knee.

Modifications & Variations

If you find the full expression challenging, try these adaptations:

  • Use a strap between the hands to maintain the bind without over‑reaching.
  • Place a folded blanket under the sit bones for extra support.
  • Keep the left leg bent and the foot on the mat, reducing the stretch in the hamstrings.
  • Practice a seated half twist with both knees bent for a gentler version.

Tips for Safe Practice

Remember to:

  • Warm up the spine with Cat‑Cow, seated twists, and gentle forward bends.
  • Engage the core to protect the lower back.
  • Listen to your body; never push into pain.
  • Exit the pose slowly, untwisting vertebra by vertebra.
